Where the number comes from
Researchers led by Catrine Tudor-Locke reviewed the evidence on walking cadence and measured intensity directly — participants walked on a treadmill at controlled cadences while their oxygen consumption was measured to establish METs.
The finding: roughly 100 steps per minute corresponds to about 3 METs, the conventional threshold for moderate-intensity activity in healthy adults. Vigorous begins around 130 steps per minute.

The researchers are explicit that these are heuristics — grounded in evidence, not precise for every individual. Leg length, height, weight and fitness all shift the exact threshold. A tall person reaches 3 METs at a slightly lower cadence than a short one, because each step covers more ground.
So treat 100 as a good working number, not a line you're either side of.
Three ways to check
Count for 15 seconds, multiply by four. The most direct method. No watch, no app. Do it mid-walk rather than at the start, when you've settled into your natural pace.
The talk test. At moderate intensity you can hold a conversation but not comfortably sing. At vigorous you can't say more than a few words at a time. Crude, well-validated, and it adjusts automatically for your fitness.
The clock. A 20-minute mile is about 3 mph — moderate. A 17-minute mile is about 3.5 mph — solidly brisk. Full pace chart here.
Why pace matters independently of volume
Here's the part that's genuinely underappreciated: intensity appears to carry weight beyond total steps.
A UK Biobank study of nearly 80,000 adults published in JAMA Neurology looked at both. Total volume mattered — around 9,800 steps a day was associated with roughly half the risk of dementia. But the intensity measures were, if anything, stronger: about 6,300 purposeful steps a day and a peak 30-minute cadence of around 112 steps per minute were associated with 57% and 62% risk reductions respectively.
That's a striking result. Fewer steps, walked with intent, associated with a larger reduction than more steps accumulated ambiently.
⚠️ Two caveats, and they matter. This is observational — people who walk briskly differ from people who shuffle in many ways beyond their cadence, and early-stage disease slows people down years before diagnosis, which inflates associations like this one. And "peak 30-minute cadence" isn't your average pace; it's your best half-hour, which most people reach without trying during a normal purposeful walk.
The reasonable takeaway is not "shorter, faster walks are better." It's that pace is a lever you can pull without adding time — and if you're short on time, it's the one to use.
Getting brisker without hating it
Pick a target ahead. Walk briskly to the next lamppost, easy to the one after. Structure beats trying to sustain a pace by willpower.
Use hills. They raise intensity automatically. A moderate incline can push the MET value up by half or more, and you don't have to decide anything.
Music with a tempo. Cadence syncs to a beat almost involuntarily. Anything around 100–120 BPM does the work for you.
Walk somewhere you're going. People walking to something naturally walk faster than people walking for exercise. Give the walk an errand and the pace looks after itself.
Don't make every walk brisk. A walk you use to think, or take with someone, or take to decompress, is doing a different job. Some walks should be empty and slow — that's not a failure to optimise.
Where this fits in the guidelines
Both the WHO and CDC recommend at least 150 minutes of moderate-intensity aerobic activity per week for adults, and brisk walking is explicitly named as qualifying.
At 100+ steps per minute, 150 minutes a week is about 22 minutes a day — or three 50-minute walks. That's a genuinely achievable target for most people, and it's the same walking that produces the mortality, cardiovascular and mood benefits in the step-count research.

The practical problem
Cadence is easy to check and easy to forget to check. Nobody counts steps for fifteen seconds on a Tuesday in February.
